Here is a trade most lifters never actually test: cut your workout nearly in half and keep every ounce of muscle. A 2025 Sports Medicine meta-analysis pooled 19 studies and 313 trained lifters and found that supersetting shaved roughly 37 percent off session time while chronic muscle growth came out statistically identical to traditional straight sets (muscle cross-section SMD -0.05, p 0.87) (see [1]). Same gains, two-thirds of the clock. If you have ever skipped a session because you could not carve out 90 minutes, this is the finding that should change how you plan your week.

But read the fine print, because it decides whether this works or wrecks your progress. The time savings only held their volume when the paired movements hit opposing muscles. Agonist-antagonist pairs, chest with back, biceps with triceps, quads with hamstrings, kept volume load intact (SMD 0.53). Pair two exercises for the same muscle and volume load collapsed (SMD -1.08) (see [1]). That is the whole game. While your chest works, your back is resting, so the second exercise still gets fresh, quality reps. Superset bench with flyes and you are just fatiguing the same fibers twice and grinding out garbage reps.

Why does that collapse matter so much? Because volume is the law, not a suggestion. A separate dose-response meta-analysis from Pelland and colleagues found that muscle growth rises as weekly hard sets rise, with diminishing returns but no early ceiling (see [2]). Lose volume load and you leave muscle on the table, full stop. Supersets only pay off when they preserve the work, which is exactly why the antagonist pairing wins. The catch is that supersets feel brutal: the same meta found higher blood lactate and higher perceived exertion, though muscle-damage markers like creatine kinase were no worse (see [1]). It is more metabolically taxing in the moment, not more destructive between sessions.

So here is the program. Pair antagonists, never the same muscle. Keep the load on the bar honest and log every set so you can prove your volume held, not guess. Track it on your fitness log and you will see week to week whether the pairs are costing you reps or buying you free time. Done right, this is the closest thing to a cheat code the research offers: less time in the gym, the same muscle walking out.
