For decades the story about running injuries was that they creep up on you, a little too much mileage week after week until something finally gives. A new study of 5,205 runners tracked by their Garmin watches over 18 months tells a different story: the trigger is often a single session. Across 588,071 runs, about 35 percent of the runners picked up an overuse injury, and the risk did not rise smoothly with weekly volume. It spiked when one run jumped well beyond the runner's own recent longest effort (see [1]).

The researchers measured every run against the longest one from the previous 30 days. Stay within 10 percent of that mark and risk stayed flat. Cross it and the rate of overuse injury climbed sharply: a jump of 10 to 30 percent carried a 64 percent higher injury rate, a jump of 30 to 100 percent a 52 percent higher rate, and more than doubling your recent longest run a 128 percent higher rate (see [1]). The interesting wrinkle is that the danger is less about how big the number is and more about crossing the line at all. Once you are past roughly 110 percent of your 30-day best you are in elevated territory, and the very biggest leaps are the worst of the bunch.

This reframes the old 10 percent rule most of us grew up on. That guideline traces back to team-sport research on only 28 athletes and was about weekly totals, not any one run (see [2]). This data points somewhere more specific: it is the single long run, measured against your recent longest, that seems to matter most. You can have an easy, boring week and still get caught out by one heroic Sunday. In Iten they say mwendo pole pole, go slowly slowly, and this is the mileage version of it. Build the long run in small steps inside a training block rather than one ambitious leap, and if you log your runs on the running page, your longest recent effort is the number to glance at before you head out.

A few honest caveats. This is observational, so it shows association, not proof, and the group skewed older and mostly recreational, 46 years old on average. It cannot tell you your personal ceiling. But the pattern is a useful reminder that the weekend you feel unstoppable is exactly the weekend to hold a little back.
